7 Weeks to the World’s

Week 2 – 5’s week

Deadlift – worked up to 152.5kg. Assistance was some Good Mornings, Ab sling knee raises, DB Rows and pulldowns

Bench – Up to 105kg, then Close-Grip Bench, Pause Bench, DB Bench, Chin-ups, Face pulls and pushdowns

Squat – Up to 142.5kg, then Front Squats, Pause Squats, Leg Press and Captains Chair Knee Raises

Bench/Board Press – Machine Lever Bench, Pendlay Rows, Dips, Curls and Rear Raises

Not a bad weeks training, as per Wendler’s method pushed last set of all 5’s for max reps. Next week is 531 week and I’m hoping to push on the heavy singles for some PR’s.

Deadlift Practice – Had a technique session with Paul today – Then did some bottom half deadlifts with a 3 second hold at knees – 100kg x5x5, 120kg x5x5, 140kg x5x5 followed by chin-ups and ab-sling knee raises for 4 sets

Squat 105kg x5, 120kg x5, 137.5kg x10

Leg Press 240kg x10x10x10x12 (60s rest)

Glute/Ham Raise x10x10x10x10x10x10 (Superset with Knee Raises)

Hanging Knee Raise x10x10x10x10x10 (Superset with GHR)


Monday 23rd December 2013

Squat 100kg x8, 120kg x6, 140kg x3, 150kg x2, 160kg x2 – then dropped to 100kg x20 (60 secs rest)

Machine Lever Deadlift 200kg x6x6x6, superset with Viking Press 80kg x6x6x5 (30s between each set)

Hanging Knees-to-elbows x10x10

Glute-Ham-Raise x10x10x10, superset with Captains Chair Leg Raises x10x10x10


Monday 15th July 2013

DB Pullover 46kg x12x12

V Grip Pulldown to Chest 85kg x9, 70kg x12

Kroc Row 42kg x20x20 (2 sets each side)

Smith Rack Pull 155kg x5

Cable Reverse Flye 5kg x15x12x10

After every set 12 Ab Sling Knee Raise for a total of 12 sets – 144 reps


Wednesday 10th July 2013

DB Pullover 46kg x11x9 (2 mins rest) – Repeated weight from last session, but slowed the eccentric (lowering), focusing on using the Lats as much as possible to avoid it becoming a tricep extension.

Wide-Grip Pulldown 70kg x8, 60kg x10 (2 mins rest) – same as above, slower eccentric.

DB Row To Hip 30kg x12x12 (90s rest) – Technique a bit sloppy on left arm so starting on that side and matching the reps on my right.

– After each set of the above 3 exercises, did oblique hanging knee raises x10 alternating sides to total 30 on each side

Smith Rack Pull 150kg x6 – Went back to doing these heavy, again focus on technique. Still locking out with lower back instead of hips, but getting better!

Prone Rear DB Flye 7kg x15x15x15 (60s rest)

Standing Cable Twist (obliques) 10kg x15x15x15 – alternating sides, no rest, one side straight to another.

Been sticking to the frequency method for last few weeks. This week now up to 9 chins and 19 press-ups for 6 sets throughout the day. Now I’m back full time in a gym I have access to the bar so don’t need to use the ladder method.
Also decided to bring some conditioning work back as I’m not teaching spin or anything else at present. I’m keeping it short and sharp and literally when I’ve got free time as opposed to a strict regime. I’m toying with the idea of hitting the Villain Challenge #1 (100 burpees within 5 mins) a few mornings a week as well, I was making good progress on it last year and felt good for it, but the overall volume alongside the classes etc was too much and had to stop in the end.

Today’s lunch break session – 100 kettlebell swings @ 24kg – time 5:30, followed by 50 ab sling knees-to-elbows (not for time) .. Not great, I was hoping to get under 5 minutes but it was good for a quick blast and now have a time to beat!
